Fitness, Fatigue, Form: What CTL, ATL, and TSB Actually Tell You

The three numbers behind every serious training plan, explained without the math degree: what they mean, what they don't, sustainable ramp rates, and the CTL targets that fit real events.

Almost every athlete goes through three phases with the Fitness/Fatigue/Form chart. Phase one: ignore it, training is about how the legs feel. Phase two: discover it and obsess, refreshing after every ride as if the number itself were the fitness. Phase three, if you get there: read it as what it actually is, a map of what training has been doing to you, and a decent guess at what you're ready for today.

If you're stuck in phase one or two, here's the path to three.

The three numbers in plain language

Every workout produces a training load, a single number for how big a stimulus that session was, driven by duration and intensity. (Each session in a Training Signals log carries its own effort score; watching which rides score higher than expected teaches most athletes more than the weekly totals do.) From that daily stream:

  • Fitness (CTL, "chronic training load") is a long-horizon average of daily load, roughly the last six weeks, recent weeks counting more. It climbs slowly with consistency and falls slowly with time off. It answers: how much training are you actually absorbing these days?
  • Fatigue (ATL, "acute training load") is the same idea over roughly the last week. It spikes after big days and drains fast with rest. It answers: how cooked are you right now?
  • Form (TSB, "training stress balance") is Fitness minus Fatigue. Positive: fresher than your recent normal. Negative: carrying more fatigue than usual. It answers: what are you ready for today?

The insight that makes the whole model click: fitness and fatigue are both consequences of the same training. They just decay at different speeds. A brutal week raises both, but fatigue fades in days while fitness lingers for weeks. That asymmetry is the entire reason tapering works.

Reading Form like a coach

The bands worth trusting:

  • +10 and above, fresh. Race-day territory. Also, live here mid-build and you're undertraining.
  • −5 to +5, balanced. Where most quality training happens.
  • −15 to −25, building fatigue. A deliberate place to visit during a build, functional overreaching, with a recovery week scheduled right after, is how fitness gets built. The first deep dip scares nearly everyone into wanting an emergency rest week the plan doesn't need; understanding that this zone is by design might be the single most useful thing to learn about the chart.
  • Below about −25, genuine overtraining risk. Ease off regardless of what the plan intended. Nothing adapts down here.

Two honest limitations. Single days mean little, a great ride at −18 and a terrible one at −8 are both normal; trends over days are the signal. And the model only sees workouts. It doesn't know about the four-hour night or the cold you're fighting, which is exactly why the industry-wide shift toward pairing load math with real recovery data (sleep, HRV, morning readiness, even a simple check-in) is the right one. The reading that matters comes from both together, and when they disagree, the body outranks the math.

Ramp rate: how fast Fitness can sustainably grow

A rising Fitness line is only good news if you're absorbing the work behind it. The sustainable range for most athletes: CTL climbing about 5-8 points per week. Above 10/week is crash-build territory, legitimate for one deliberate week followed immediately by recovery, a recipe for illness as a steady diet. Most people learn their own ceiling by exceeding it exactly once.

And after 3-4 weeks of climbing, the recovery week, where the Fitness line dips a point or two, and that's fine. The dip isn't lost fitness; it's the price of the next climb.

What CTL do you actually need?

Honest ranges, event by event:

  • Century / gran fondo: CTL around 40-100 covers everyone from "finish comfortably" to "ride it hard"
  • Competitive amateur racing (road, XC, masters): typically 70-120
  • Ultra-endurance: higher still, built over seasons

The trajectory matters more than the peak: build steadily through base and build, then deliberately decline through a 10-14 day taper while Form climbs positive. Taper by cutting volume, not intensity. Arriving at an event with Fitness slightly down and Form at +10 beats a personal-best CTL and Form at −15 every time. Note this is a different question from today's freshness, Training Signals frames it as goal readiness, current Fitness against what the plan projects the event needs, and keeping "how fresh am I today" separate from "how far along the build am I" takes most athletes an embarrassingly long time.

The mistakes the numbers cause

  • Chasing CTL for its own sake. Fitness is a means. The month the number climbs while key sessions degrade, the number is lying.
  • Panicking at planned fatigue. Mid-build negative Form with relief on the calendar is the plan working.
  • Trusting one great day. Never raise the whole plan off a single good ride; never bury yourself off a single bad one.
  • Counting the same ride twice. Sneaky, and increasingly common: sync more than one app or device (most of us do now) and a duplicated workout silently inflates every number downstream. The tell is a week that looks heroic and wasn't. Whatever platform you use, make sure each real-world ride is counted exactly once; in Training Signals, duplicate detection catches the double-counted ride before it pollutes the chart.

The chart is a good map. It's not the territory, but read together with how you actually feel, it's the closest thing training has to seeing around corners.
